Progressive Overload: How to Keep Getting Stronger
The one principle every training programme is built on — and the rule that turns it from a slogan into a number you can act on this session.

Progressive overload is the whole game: muscles adapt to the demand you place on them, so the demand has to keep rising or the adaptation stops. Everything else in a programme — sets, splits, exercise choice — is just packaging around this one idea.
The practical version fits on a line: when you hit the top of your rep range, add weight and drop back to the bottom of it. Below the top of the range, add a rep instead.
What progressive overload actually means
Your body adapts to what you repeatedly ask of it, and then stops. Lift the same weight for the same reps every week and you have asked the same question every week — the honest answer is the body you already have. Adaptation is a response to a demand that exceeded what you could comfortably handle, so the demand has to keep creeping upward.
That is the entire principle, and it is why "progressive overload" is not one training style among many. A push/pull/legs split, a 5x5, a full-body routine — every one of them is a different way of organising the same underlying requirement. Get the overload right and a mediocre programme works. Get it wrong and the best programme on paper does nothing.
The catch is that "do more over time" is useless as an instruction. More of what, how much, and how do you know? That is what the rest of this guide is about.
Five ways to add load
Weight on the bar is the most obvious lever, and the most overrated as the only one. Any of these count as more demand than last time:

The first two are the ones to lean on, because they are the two you can record without argument. Density and quality are real progress, but they are hard to log honestly and easy to fool yourself about — a rep that got "deeper" is not a measurement. Use them, do not build your programme on them.
Double progression: the rule to use
Double progression means you progress on two variables in sequence rather than trying to move both at once: reps climb until they hit the top of your range, then weight goes up and reps reset to the bottom.
The rule in full
- Pick a rep range for the lift — say 6–8.
- Got fewer than 8 last time? Keep the weight, add one rep.
- Hit 8? Add 2.5 kg and go back to aiming for 8.
- Missed the bottom of the range twice running? The weight is too heavy — see stalling.
This is exactly the rule FitnessMaxxing applies. When you open an exercise you have done before, it reads your best set from last time and puts the next target on screen — "Last time: 60 kg × 7. Try 60 kg × 8 today." Below the top of the range it asks for a rep; at the top it adds 2.5 kg and rounds to the nearest half-kilo so the number is one you can actually load.
Why 2.5 kg? It is the smallest jump most gyms let you make on a barbell, and small jumps are the point. A 5 kg increase on a 60 kg bench is an 8% demand increase in one session, which your body has no reason to be ready for. On smaller isolation lifts even 2.5 kg is too much — those should live on reps far longer before the weight moves at all.
A lift, followed for five sessions

Five sessions, and the estimated one-rep max has gone from 72 to 82.3 kg without a single maximal attempt. Notice how unglamorous each individual step is: one extra rep, or two and a half kilos. Progressive overload done properly is boring in the moment and obvious in hindsight.
It will not stay this linear. A beginner can add something almost every session for months; further along, the same jump might take three or four sessions, and eventually you will be counting progress in months. The rule does not change — only the rate does.

"Did I do more than last time?" has three legitimate answers, and a log worth keeping tracks all of them separately:

They can disagree, and the disagreement is the useful part. Take sessions 3 and 4 from the example above, done as three sets each:
Session 4 set a new estimated 1RM and simultaneously did less total work. Neither number is lying. You got stronger on your best set and slightly reduced your total workload, which is exactly what usually happens the week you add weight — and knowing that stops you reading a volume dip as a bad session.
Where the 1RM estimate comes from
A one-rep max you actually test is a rare, taxing, slightly risky thing. An estimate lets every ordinary set tell you the same information. The standard is the Epley formula:
So 60 kg for 8 estimates 60 × (1 + 8/30) = 76 kg. Because it collapses weight and reps into one number, it lets you compare sets that are not otherwise comparable — is 60 × 8 better than 65 × 6? (76.0 against 78.0, so yes, the heavier set.)
One deliberate wrinkle: a single rep is returned as-is rather than run through the formula. Epley at one rep would multiply your weight by 1.033 and report a 100 kg single as a 103.3 kg max, which is nonsense — a rep you actually completed is your maximum for that day, not 3% more than it.
Estimates drift as reps climb. Above roughly 12 reps you are measuring endurance more than strength, and the number gets optimistic. Compare estimates from similar rep ranges and it is a good trend line; compare a set of 3 against a set of 15 and it is not.
What to do when a lift stalls
Every lift stops eventually. A stall is not a failure of will, it is information — usually that recovery, not effort, is the limiting factor. Work through it in this order:
- Check the boring things first. Sleep, food and stress cause more stalls than programming does. If you are in a calorie deficit, expect strength to hold rather than climb — that is a normal cost of losing fat, not a broken programme.
- Give it two more honest attempts. One bad session is noise. Three in a row is a pattern.
- Deload. Drop to roughly 90% of your working weight for a session or two, then build back. You will usually walk straight through the weight that stopped you.
- Change the lever. If weight will not move, chase reps, or add a set. Progress on a different axis for a while.
- Change the exercise. Last resort, and only after the above. Swapping lifts because one is stubborn resets your history and hides the stall rather than solving it.
Frequently asked questions
Do I need to add weight every session?
No, and expecting to is the fastest way to stall. Adding a rep at the same weight is progress. So is the same weight and reps with better form or less rest. Weight on the bar is the most visible kind of progress, not the only kind.
Why did my first workout show no personal records?
Because there was nothing to beat. The first time an exercise is logged it is recorded silently as a baseline rather than awarded a record — otherwise a first session with eight exercises would hand you sixteen records for simply showing up. From the second session onward there is a real number to break.
How accurate is an estimated one-rep max?
It is an estimate, and that is the point. Epley turns any set into a single comparable number so you can see progress without ever attempting a true maximum. Treat it as a trend line to compare against itself, not a number to walk up to a bar and try.
What if I cannot add 2.5 kg to a lift?
Add a rep instead, or use smaller plates if you have them. On small isolation lifts a 2.5 kg jump can be a 10% increase, which is far too big — those lifts progress on reps for much longer before the weight moves.
When should I deload?
When a lift has failed to move for roughly three sessions running and sleep, food and stress are not the obvious cause. Drop to about 90% of your working weight for a session or two and build back. A stall that survives a deload is usually a recovery problem rather than a programming one.
Is total volume more important than weight lifted?
Neither is more important on its own; they answer different questions. Estimated 1RM tracks how strong your best set was, volume tracks how much total work you did. They can move in opposite directions in the same session, and seeing that is more useful than following either alone.
